Nice to get an overall race win but I sure hope the course was long! (I believe this is my slowest 5K race ever.) Didn't feel so great and it was windy, but I believe the course measurement really was off as others I know had slower finish times than usual.

Miles #4 and #5 are a little tougher than the first three so my pacing was pretty respectable. Caught a runner with about 600m to go and beat him to the line by :03 -- a good thing as he was a guy who just turned 40 so I was able to get the masters win. 2 warm-up and 5 cool-down.

Not a bad performance considering being kind of stressed about the race (which I co-direct), including problems with the trophy order yesterday and picking up t-shirts last night, etc. Not a proper warm-up before the race but that's to be expected. The course is tough so I was pleased to run a little faster than last year. Several members of a college team from Ontario, Canada showed up and took home quite a few awards. I was happy about beating a UGA freshman who beat me last year as a high school senior. Ran 5:40, 11:36, 17:41 = 5:40, 5:56, 6:05 + 38 (3rd mile definitely the toughest on a course with very little flat).

Good work! Do you know the course well enough to map it out on GMap-Pedometer? If yes, you can try uploading it into the Course Tool. This will give you an idea of how much those hills affected the performance.

I've not tried GMap-Pedometer but would be interested in checking it out.

Good, solid training this week. The results should be coming soon.

From JohnK on Wed, Mar 14, 2007 at 13:22:41

Thanks, it's been going well since mid-January. I've averaged right at 10 miles a day so far in 2007 which is good (for me) during non-marathon training; I want to consistently be above 80/week the three months leading up to Chicago Marathon this fall. Right now I'm focusing on a track 10K on April 20th, so am doing one workout on the track every non-race week and trying to get on the track at least for strides another time or two each week. If I can get my 10K back under 37:00 I feel I'll have a reasonable shot at sub-2:55 at Chicago.

Am feeling strong and more confident of my fitness for 10K and above, but it's clear I'm lacking speed! I don't know that I could race a mile any faster than 5:15 right now, and even that would not be easy. But I guess it's not such an issue if I'm focusing on 10,000m training.

Felt pretty good, kind of challenging to keep changing the pace so a good workout. Don't know that I could manage 2:30 faster than this for an evenly-paced 10K on the track, but that's the goal (sub-37:00) for 4/20.

Good effort on the 1600 but it's kind of distressing to realize I certainly couldn't race an all-out 1600/mile in under 5:15 whereas I was ~:15 faster 5 years ago. (Ran 5:00.3 in 2002.) And 10 years ago I'd comfortably cover the first mile of a 5K road race in 5:15 or so. In other words, getting old stinks!

Felt good, under control the whole way and I could definitely go faster on my own; not sure how much faster I might manage in an actual competition but 37:00 on 4/20 seems within reach, although it will be difficult. Obviously even pacing will be key -- will just have to keep hitting those :89 400s and hope to have a bit of a kick over the final laps! With four weeks to go this was encouraging, especially as it wasn't that tough. But finding 1:23 to cut off my time won't be so easy.

That looks really good. Solo track running is hard. What is your 10 K PR?

From JohnK on Thu, Mar 22, 2007 at 15:46:25

My all-time PR is a mediocre 34:32 from 1982, so a quarter-century ago. That was my senior year of college -- wasn't too hot even at a Div. III college, but I'd love to run that fast now! My best track 10K as a master is a 36:28 in 2004, at the same meet in Savannah, GA I'm aiming for this spring.

I certainly could have gone faster than 11:50 but it wasn't supposed to be nearly all-out or feel all that tough. Felt okay although not quite as strong as hoped during the 1K repeats, but it was still dark during those which makes it a little harder. Might have tried to get the 5K tempo a little faster but this was okay as a tempo effort, plus I almost seemed to feel stronger as it went along so that's a good sign (i.e., that this pace isn't all that demanding even when I'm somewhat fatigued). Unseasonably cold this a.m. (upper 20s) and windy, but a beautiful morning. We were treated to a new course for this race and I knew the first mile would be fast, as it's mostly downhill with an elevation drop of at least 150 feet. Mile #2 is fairly level along the Oconee River. Mile #3 is rolling the first half mile and then there's major uphill for about 0.25 mile and a flat last few blocks. I was determined to race hard and go out fairly fast, and I was 5:36 at the mile and in 6th place. I moved into 5th at about 1.5 and hit 2 in 11:29. Since shortly after the start I had been eyeing the lead masters runner, who was :10 up on me at the mile -- think I cut his lead by only about :02 by 2 miles. It was into a tough headwind as we began mile #3 and I continued closing just a little on the lead master. We made a sharp left at about 2.5 to begin the climb and I pushed hard to pull even with the other master then really poured it on for the next :30 or so to get away from him. I also passed another guy so moved into 3rd. Over the last flat section I briefly pulled up to the guy in 2nd place but I was spent and could not respond when he started a kick. So it was 3rd OA/1st master in 18:17. Not fast, but very satisfying because I really put out a strong effort. (3 warm-up, 6 cool-down.)

7.000.000.006.0013.00

13 miles total, first 2 as warm-up then 4 x 1200m and 3 x 1600m on track, all with 400m jog recoveries (about 2:05 each). This is the fourth time I've done this workout this year (also Feb. 2, Feb. 16, Mar. 24) and I cut down the recovery distance/time from 600m/~3:00 on 2/2 to 500m/~2:30 on 2/16 to again 500m/~2:30 on 3/24 (although closer to 3:00 on the last few) and then today I was down to 400m/~2:05. Plus it was raining (very lightly) and windy this a.m., dark at first, so not ideal. I went 4:26, 4:25, 4:23, 4:21, 5:59, 5:58, 5:57. Wasn't feeling really motivated although I didn't give up, I made it though the workout okay. I compared total time for the 9600m of hard running covered in each of the four workouts and it comes to 35:44 on 2/2, 35:26 on 2/16, 35:11 on 3/24 and 35:29 today.

So given that today I had the shortest recovery I'm not unhappy, although it wasn't the really solid workout I'd have like to give me a confidence boost. I don't think today's results indicate a sub-37:00 10,000m is all that likely next Saturday (4/20), but if I have a great evening it's a slim possibility. More likely is something in the 37:20-37:40 range but I really must keep it under 37:30, and actually 37:17 (6:00/mile pace) or better would make me quite happy. So we shall see -- I'll probably go out at ~89 per 400 and try to maintain that as long as possible and who knows. A pretty good workout today, under the conditions.

It may not have been especially wise to run this race, given that (a) I have a goal 10K on the track this coming Friday evening and (b) I only decided to run it last night and was not ideally rested as I'd gone 10 with a hard 2 miles on Friday and 11 with pick-ups yesterday. It was the prospect of picking up $100 that swayed me to race. There was a 1st prize award of $100 and also $75 for 2nd and $50 for 3rd. Last year's winning time was only 18:48 and I felt sure I could go faster, although the course is really tough and it was really windy today and I didn't know who would turn up this year. As it turned out, a 2:24 marathoner from Eatonton (GA) was on hand and I spotted him warming up, so I knew even before we started that he'd win handily. And then it became clear fairly early that I wouldn't be able to get 2nd or even 3rd, as I was only in 8th at the mile (5:44). My legs felt heavy but I decided to keep working during the tougher 2nd mile and I passed three competitors to hit 2 miles in 11:49. About 90% of the entrants were Univ. of Georgia students, as this was a sorority-organized benefit event for arthritis research, and I did kind of enjoy passing these 20-somethings. (I may not look quite 47, but I'm sure most college kids peg me for someone of their parents' vintage.) A really long, tough uphill in mile #3 caused me to bag it a little, as I was feeling bad and was clearly out of the money. But I didn't let anyone get by me either. My finish time of 18:48 matched last year's winning mark, but was only good for 5th today. (1st 16:19, 2nd 17:19, 3rd 17:20, 4th 17:54 -- so I was pretty much in no-man's land the last mile.) Only after the race did I learn that the prize money was a new offering this year, which would explain why there was better competition. Oh well, I'm not really in this for the money!

There were only 9 competitors in the 10K in the entire meet so all of us (6 men, 3 women) ran together. This was fine with me, although it meant swinging out to pass fairly often (especially as the final finisher ran 1:10, so I passed her nearly every-other-lap). 1st and 2nd were 35:30 and 35:39, and had I had someone to run with I believe I'd have been a little faster. Still it was a good effort and I'm not unhappy, although getting under 37:00 would have been nice.

6 miles, mostly easy but with a few pick-ups and one hard 400m segment. Looking forward to racing a fairly flat, fast 10K course this Saturday and going for sub-37:00. Unfortunately the cool weather isn't hanging around as it will probably be close to 70 with some humidity by the 8:30 a.m. start and I'm not used to that stuff yet. But still, I feel ready to a good race and if I can avoid too fast a start and then really work on maintaining pace I'll be right there around 37:00.

HIDEOUS!  Can't believe I ran so poorly -- was thinking I'd have a shot at sub-37 but was off pace the entire way.  (Driving to the race I gave myself a pep talk about how I would keep every mile under 6:00, but darned if I didn't even manage one that fast!)  It was rather warm with about 100% humidity (heavy rain last night) and the supposedly fast course was more rolling than I'd been expecting, but still it wasn't a tough course.  And while I'm not yet used to this kind of humidity (as it's been cool and dry lately) there's no way it should have slowed me this much. I battled it out with a 15-year-old for the overall win.  We ran side-by-side for 2 miles then he pulled out a bit, but by 4 I was back with him.  Even with a mediocre performance I should have been able to crush this kid!  But I had nothing in the tank and he ended up winning by about :10 as I staggered across the line in 38:42.  I think my nutrition has been worse than usual lately, that could be part of it.  Or maybe it's just old age!

Nice effort. Would you say you were running at 10K effort or a more relaxed 1/2M threshold effort?

From JohnK on Mon, May 21, 2007 at 06:48:49

This was very close to all-out 10K effort -- I was working really hard. Although being run on my own I would hope I could race at least a little faster with similar weather conditions (which were about ideal). Guess I won't find out as I don't know of another track 10K in this area yet this spring/summer! I have a road 10K in 4 weeks on a fairly fast course but it's likely to be much warmer and more humid by then.

The first mile includes a long, fairly steep downhill and in previous years I've gone out ~5:40 (although I probably should have held back somewhat). I was really surprised to slow so much in mile #2 although it has a tough uphill section. Mile #4 is also tough, then mile #6 goes up the hill we came down in the opening mile. So there's very little flat on this course. It was ~70 degrees and quite humid but thankfully it was overcast. The positivies today included winning masters and beating a 15 year old who had won a 10k last month with me in 2nd place :10 back. We ran side-by-side for 5.25 miles today and then I got away from him on the final long uphill. He really died, finishing in 38:50. It does my 47 year old ego a bit of good to beat a kid like this! (Of course it won't be long before he's destroying me by several minutes.)

Another 1600 with strides on the straights and 2 miles cool-down. Had wanted to go 3 x 800 in ~2:35 as a tune-up for this Saturday's race but I couldn't manage #3. Legs very heavy today, probably from several hours of standing around at a fund-raising event last night. The first 800 wasn't bad but after that I was struggling.

Not sure how this bodes for 3,000m on Saturday. Will still aim to go out in :82 and try for ~10:15.

John:

I took a look at your training in the last few months and had a thought. I noticed you do a lot of V02 work. Have you ever tried shifting the balance towards threshold and marathon pace, maybe 40% of non-easy being MP, 40% threshold, and 20% VO2 ? If yes, what were the results?

From JohnK on Tue, Jun 05, 2007 at 16:05:10

Sasha,

Thanks for your comment and you're right, I've been doing a lot of VO2 the past few months which is actually unusual for me. But I wanted to shift the focus to more speedwork this spring with a few races on the track and soon I will move back toward an approach more along the lines of what you suggest, as I prepare for Chicago Marathon (Oct. 7th, same date as St. George this year). I felt I could improve my strength and running form/economy through this VO2 work. I haven't yet worked out my marathon training in any detail -- have been debating things about the long runs (i.e., whether to hit my goal time of 2:55 on one or two long runs, so getting up to ~24 miles for the longest runs, or max out at 20-22 which is what I've done before). I also want to empasize MP running but am not sure whether to try several 12-15 mile MP runs or just finish my long runs with 4-5 miles at MP. Do you have suggestions? I appreciate the way you share your knowledge and experience!

From Sasha Pachev on Tue, Jun 05, 2007 at 16:26:49

My approach to marathon training is to generally keep it short and fast, so warm up 2 miles, run 10-12 at MP or faster, or even jump into a half marathon untapered and race it, then cool down to the mileage goal for the day (18-20 miles). I have had more success with those types of runs than with anything else I've tried.

Ted likes to alternate my type of MP run with just a long 20-22 miler at about 20-40 seconds per mile slower than MP, maybe starting out easy, and then getting to MP but no faster. He borrowed the idea this from Mike Korir, a 2:14 Kenyan marathoner.

My philosophy on going over 22 in a long run - it is not necessary, but if you are fit enough it does not hurt. Perhaps it would be beneficial at exceptional fitness levels. You have to be very fit for it not to hurt, though. In fact, I believe you should not go over 18 until you are fit enough to where you do not feel any significant soreness at 18. My rule of thumb is that if I go long on Saturday, it should be short enough to feel no ill effects on Monday.

Also - I really like Mike Kirk's rule (I heard it from him for the first time) - go for as long as you can maintain good form.

Really felt fatigued when I was warming up for this race and had only 4.5 hours of sleep last night. But I went ahead and ran it, partly because I spotted another master (young guy, just 40) who always gives me a battle and I thought I'd see what sort of effort I could muster. Went 5:41, 11:31, 17:38 on a course that has a fair amount of downhill in mile #1 then mostly flat in mile #2 and a tough 3rd mile. I let the guy lead and he was :05 up on me at the mile and maybe :03 at 2 miles before I made a move to pass and pull away at the base of the major hill at about 4K. This worked! I ended up with a :19 gap as he really faded to a 18:36 while I finished in 18:17. Felt better than I deserved today, although I had no kick left for the final 0.1 and thankfully it wasn't needed!

Felt good and consider this my first long, marathon-oriented run in a while. I think I'll up it to 12 easy miles followed by 5 at MP or better next time (w/ 2 easy after to total 19) and eventually get up to 16 easy which would be ~ 2 hours followed by 5 at MP or better + 2 cool-down (total ~23). I'd probably only do two of those longest efforts prior to Chicago Marathon on Oct. 7th. I like doing the MP part of this sort of run on the track because I can be sure of my pacing. And Chicago is such a flat course I don't need to worry about preparing for hills this time. (Plus I run fairly hilly routes pretty often.)

Today I felt okay but decided 10 was enough with Peachtree 10K coming up on 7/4. Ran along with 54,999 others on a beautiful 4th of July morning. Not perfect racing conditions, but 68 degrees with 80% humidity is about as good as it gets for Peachtree. The course is flat to downhill the first 2.75 miles followed by a tough 0.75 mile uphill section, 0.5 nearly level, 1.0 of mostly uphill and the final 1.2 is mostly flat to downhill. I went 5:51, 11: 46, 17:51, 24:07, 30:31, 36:37, 37:55 (= 5:51, 5:55, 6:05, 6:16, 6:24, 6:06 + 1:18). A stomach cramp kicked in early in mile #4 and may have slowed me a bit, but really it wasn't a major factor. Perhaps I wasn't as well rested as I should have been -- I ran 83 miles last week (Mon.-Sun.) which for me is fairly high. Still I felt good on the first major uphill and passed a bunch of people, but on the second uphill I struggled a little and then I didn't have much left for a hard finish on the downhill last 0.5 mile. Overall I'm pleased and really motivated to now focus on this fall's marathon.

1.75 miles warm-up with strides, etc., and a good 4 mile cool-down.

Good mileage this week and month. How are you handling it?

From JohnK on Sat, Jul 14, 2007 at 17:26:19

Thanks, I've been pleased with how I've responded to more mileage. I'm an early morning runner and a couple days this week I felt pretty ragged the first 15-20 minutes then gradually better; otherwise I've been fine. It's been mostly easy (~7:30/mi.) stuff since racing July 4th. Tomorrow I hope to get in two hour run with 4-5 miles late in the run at ~MP. And next week I'll get in one threshold workout. 80-90 mpw I can handle but I doubt I'll try much more unless I can find the time for several double days.

Good luck with your upcoming marathon!

Took the day off due to some pain in my left Achilles tendon. It began to be just a bit noticeable Friday afternoon or evening, following a day with an early morning 10 miler, no post-run stretching and much of the rest of the day in the car. (And I must admit I haven't been very good about thorough stretching which I must do especially when upping the mileage as I have been.) Yesterday I went 11 and the pain kicked in after about 4 or 5 -- wasn't too bad but later in the day it got worse and I knew I must rest today, use ice, take ibuprofen, etc. Will probably take tomorrow off also.

7 miles easy (52:30). Felt good and am pleased that the Achilles wasn't too noticeable. I did feel it on uphill sections but kept to a mostly level route as I knew hills would put added stress on the injury. While I was aware of the Achilles throughout the run it did NOT worsen as I progressed so that's definitely a good sign. I will stretch thoroughly but carefully several times today and continue icing the area. I believe this will turn out to be a minor bump in the road and that if I take this week quite easy I'll be back on track next week. Am certainly glad I took two days off, even though doing so is not easy!

Ran the first 1600 of the 5K in 6:30 (a bit faster than MP), the 2nd 1600 in 6:15 and the 3rd in 6:10 (so those two at ~threshold pace).  I monitored the Achilles and it felt really good throughout. This was kind of a test, not too much stress on the leg and I thought running on the consistent surface of the track would be wise. It was mid/upper 70s and really humid so I didn't feel great out there even though it wasn't exactly a tough workout. Will take a very easy run tomorrow and continue thorough stretching and icing today.

The 15K went pretty well but I was suffering some due to heat & humidity. I believe I could have run 13.1 at this pace on my own today, in these conditions, but probably no further. And even that much would have been very, very tough. So I'm pretty well decided that I need to focus on 2:59 as my goal time for Chicago, just going out at ~6:50 pace and holding that all the way if possible. I think that just made me feel uncomfortable overall, and combined with a somewhat warmer and more humid morning it was tough going. 13 miles, first 3 easy then 9 x 800 loop w/ ~800 jog recoveries plus a 1.5 mile cool-down after the 9th hard 800. The loop is about two-thirds uphill and then one-third downhill, not quite back to the starting point so there's more elevation gain than loss. I was aiming for sub-3:00 on the 800s but started in darkness (with just a few streetlights) and went 3:05, 3:05, 3:01, 2:59, 2:56, 2:57, 2:55, 2:56, 2:56. The first couple were slowed by the darkness, but I did work significantly harder after #4. I think it's a good loop because it takes some strength getting up the hill and then I can stretch out and "power" (yeah, right) on the downhill. The recoveries were longer than is typical for this kind of workout but I wanted to get through all 9 so I decided to go a full half-mile. Plus it continues to be really warm and somewhat humid in the early mornings and I must have lost several pounds through fluid loss. Satisfying workout, considering I haven't done anything like this in a while.

11 miles mostly easy. Decided against a long run today since I've been going at it pretty hard the last couple weeks, got to bed late last night and just felt I shouldn't get by on 5.5-6 hours of sleep another night. Will shift to at least a mid-long run tomorrow.

17 miles in 1:58.03 (6:56.5 pace), going out 8 in 56:35 then back 8 in 53:58 plus an easy 7:30 17th mile. Started easy the first 2 (7:20, 7:15) then dropped to a little over MP the next 8 (7:00, 7:05, 7:00, 7:00, 7:00, 6:55, 7:03, 7:00) and finally started working a little the last 6 (6:45, 6:45, 6:45, 6:40, 6:35, 6:25) plus the last one easy (7:30). Covered the 13 miles from #4-#16 in 1:28.58 (6:50.5 pace) so just about MP on average. Felt good, very humid and low 70s. Started at 5:30 a.m. and it was really dark during the middle miles out in the country, didn't begin getting light until nearly 7:00 because of cloud cover. Got a stomach cramp during mile #9 but it eventually went away. Overall a satisfying run.

7 miles easy. Felt okay, some fatigue from yesterday but not bad. Wanted a very easy day as I plan to race a 10K this Friday night. Will probably go 9-10 tomorrow with a few pick-ups, 6-7 easy Thursday and may get out for an easy 3 Friday morning. I'd like to run ~38:00 for the 10K to confirm my marathon fitness but (a) it's a tough course, (b) it might be raining -- last year in the rain I could hardly see because I wear glasses, and (c) I have done precious little running at below 6:15 pace during the past six weeks.

With it being a 10k your body will handle a 6:15 pace. Looking how you nailed your long run (17 miles) at an overall pace of 6:56. Then you should have no problem of going at a tempo pace of 6:15. Good luck

Friday. Where's the race at?

7 miles easy. Felt really good and am looking forward to racing 10K tomorrow night. 11 p.m. race, will be warm and humid possibly with rain although I sure hope not, as I run in glasses it's disaster to race at night in the rain. Course is tough but the first 1.5 miles are downhill and I hope to avoid going out too fast.

A.M.:  Easy 3 mile shake-out run, felt pretty good. Tonight's race is at 11 p.m.

P.M.:  Conditions for the race were certainly not ideal as it rained heavily about 90 minutes prior, bringing the humidity way up, so the air was extremely heavy and it was warm. Plus my drive over to Anderson, SC from Athens, GA should have taken about 90 minutes tops but a few delays made it a very close call as to getting registered by the 10:15 p.m. cut-off -- I actually didn't arrive until 10:20 but was able to get signed up. Not an enjoyable drive over but at least I made it. The race went okay, I ended up running 13 seconds slower than last year but actually finished stronger as the final 2.2 miles this year were 11 seconds better than in '06. I really pushed hard toward the end and passed several people including the women's winner who had been 3-5 seconds ahead of me most of the way. (She ended up with a 38:32, I believe.) The course is tough:  downhill most of the first 1.5 miles then mostly up to the turn-around at 3, mostly down to about 4.5 then up to 6 and the final 0.21 is downhill. Splits were all over the place:  5:44, 11:54, 18:12, 24:26, 30:42, 37:15 = 5:44, 6:10, 6:18, 6:14, 6:16, 6:33 (ouch) + :67. Am fairly pleased although I was shooting for sub-38:00.

Felt okay today but could tell during the early miles that I wasn't completely recovered from hard efforts on Wed. and Fri., so I was worried about being able to manage the planned 4-5 sub-MP miles late in the run. But I got through it okay. The first 8 went fine and I was feeling good, although it was low 70s and humid this a.m. when I had been expecting low 60s. Coming back I went 6:35, 6:36, 6:35, 6:40, 6:40, 6:36, 6:25, 6:15. I think part of the reason I didn't hit 6:30s was that the traffic on this route is fairly heavy and it's kind of distracting, having to switch back-and-forth from road to sidewalk. Maybe that's a lame excuse, but I think had it just been me and the road I would have focused better and hit the 6:30 goal pace. Maybe I wouldn't have then picked it up the final 2 miles, who knows. Anyway, it was a good effort overall.

Really pleased with how I felt when I got on the track, and wasn't expecting it because I was on my feet basically all day yesterday watching our son play soccer in the morning and then with him at Georgia vs. Western Carolina football in the afternoon, plus mowing the lawn. So I was really beat last night but felt fine this a.m. It was somewhat cooler (mid 60s) with less humidity, although rather breezy. Maybe I was inspired by how well several bloggers did at Top of Utah Marathon yesterday. This was a confidence-building run 3 weeks out from Chicago Marathon.

Nice Run even after a big day before. Your

ready for Chicago. What's your runs for the next two weeks going to be like before Chicago. Have you been training on a lot of flat courses for Chicago?

From JohnK on Mon, Sep 17, 2007 at 10:02:44

Thanks. I do feel ready, which is nice. I've got a few hard efforts planned over the next two weeks, probably 10 x 800 loop I've done recently this Wednesday (in ~2:55, but with shorter recoveries this time) and a 17 miler Friday with at least a few miles at MP or a little faster. I'll be in D.C. this coming Sat.-Mon. and don't know what sort of running I'll fit in during the trip. Next week it will be mostly easy mileage except for 3 x mile at a little under 10K race pace, which is what I usually do 10 days out. I'll probaby go 12 or 13 a week prior but not fast. It's hilly here in Athens, GA, but most of my long runs have been on relatively flat courses plus some on the track.

Hey, I ordered a pair of the Ohana Racers and hope they arrive soon so I can give them several test runs. They seem to be doing well for you! Hope you have a quick recovery. I know you'll cruise to a fast time at St. George.

From MichelleL on Fri, Sep 21, 2007 at 21:29:57

What a great workout! Your workouts during this week have been impressive. You should be on track for your 2:55!

From JohnK on Sat, Sep 22, 2007 at 05:54:59

Thanks, Michelle. I'm now thinking 2:55 is a bit beyond me and will be going out in high 6:40s aiming for 1:29 at the half. Anything sub-3:00 will be great. I definitely feel prepared for it but of course you never know what's going to happen.

From Sasha Pachev on Mon, Sep 24, 2007 at 15:12:19

John:

Right then, had you finished another 4 miles at 7:00 pace you would have hit a 3:03 marathon. That in in an unevenly paced workout with the first 14 miles in the easy category, and untapered. I think Michelle is right about 2:55. You should run the first half without looking at your watch, or you'll be scared and slow down when you should not.

From JohnK on Tue, Sep 25, 2007 at 11:59:50

Sasha,

I like the idea of running the first half as you suggest, and it's what another friend is telling me (he says to just "space out" the first half, not waste mental energy worrying about splits and so on). But there will be clocks at every mile and I don't know how I'll be able to ignor them! I feel I really went out too fast at St. George last year, plus I wasn't prepared for all the downhill. Since Chicago is flat that's one problem eliminated. But out of nine marathons I've crashed to varying degrees in five of them, so I feel I need to avoid pushing the pace. What do you suggest blocking out thoughts of splits and pacing without letting myself go too fast??!! (I agree that based on my training 2:55 is closer to my capabilities than 2:59, but I hit the half at St. George in 1:28.12 and ended up walking a lot of the final two miles to finish in 3:04. That's obviously an experience I don't wish to repeat.)

From Sasha Pachev on Tue, Sep 25, 2007 at 13:11:26

John - I think you would have had the same experience in St. George had you gone out slower - it is the downhill, not the pace that killed you. Additionally, some runners, including myself, just slow down on the second half no matter what. So guys like you and I need to make the first half good (not too good, but not hold back excessively), and then just plan on hanging in there on the second half.

I'm not worried about it but want to figure out the best use of the training time between now and Oct. 7th. I've now had four easy days in a row and it's more like what I should be doing a week from now! I still want to get in the 1600m repeats tomorrow or Thursday and a 13-14 miler on Sat. or Sun., plus a "dress rehearsal" run probably next Wednesday, just 7-8 miles w/ 3 at MP. Good luck in Chicago. Have you decided what your time goal will be? With a flat fast course you'll do well. You've trained hard and your ready.

The last few runs I always find weird, because you want to stay relaxed. Tapering just throws you off what you would normally do.

From JohnK on Tue, Oct 02, 2007 at 17:32:35

My heart says 2:55 but my brain says 2:59. And with the weather shaping up to be quite warm and humid I'm thinking I'd better not go out too fast! I'm going to take Sasha's advice and try to avoid thinking about time the first half. A few years ago I wrote a story on Olympian Jenny Spangler, who ran a U.S. masters record of 2:32 at Chicago in 2003, and her big thing was "running on effort." So I'll try to do the same.

I hope you get a good day out in SW Utah. My thoughts will be with all the Fast Running Bloggers running St. George this Saturday morning.

The weather outlook for Chicago Marathon this Sunday morning is looking worse and worse, with the forecast now calling for a low Sat. night of 70 with pretty high humidity, so it could be 80 by the time I finish. That's 20-30 degrees above what I'd like! So I'm disappointed but will just deal with the conditions the best I can, not sure whether I'll re-evaluate my 2:59 goal but I'll wait and see what it's actually like on race day.

Good luck on Sunday! Your plan to run on effort is a good one. You need to think positive, but also be realistic, and if it's really too warm and humid, adjust your goals. I ran Rotterdam last April in 85F and sun, and I ran 10-12 min. slower than I planned. But I adjusted and ran even half splits, while scores of runners around me were dropping out and taken away by ambulances left and right (and in fact, the whole marathon was called off after 3.5 hours). It was very disappointing, but at least I finished strong.

From JohnK on Thu, Oct 04, 2007 at 20:57:57

Thanks, Maria. After a low point last night, feeling depressed about the likely Chicago weather, I am once again pretty excited about the marathon. I will wait and see what the conditions are like Sunday a.m. and might start out as originally planned, if I'm feeling good. But I'm prepared to adjust my goals and believe I can be satisfied running somewhat slower than hoped. Your example is a good one -- I'll try to remember it!

No running, but I walked a few miles in the morning, stretched, drank alarming amounts of fluids, and naturally worried about the unusually warm -- make that HOT -- weather here in Chicago. It's sunny and humid too, and tomorrow is supposed to be even warmer. All thoughts about time are out the window and blown far away; I'm now just aiming to survive. So in a way the pressure is off, and perhaps if I really do take it out conservatively I'll actually have a positive experience. I still feel fortunate to be here and have made it healthy and fit but I'm bummed about the weather.

Sure hope everyone running St. George this morning did well.

After all the great, positive reports from St. George (congrats to everyone), here's a dud of a report from the La Salle Bank Flaming Chicago Marathon of 2007.

I did manage to finish, but averaged almost a full minute per mile slower than my initial goal. I say initial because I knew a few days prior that the conditions wouldn't be good enough for a sub-3:00. But I decided to test myself over the first half and be in position to possibly run a respectable 3:05-3:08 should I not be suffering too terribly by 13.1 miles. I actually felt quite good during the early miles, though it was warm and rather humid. Thankfully we had lots of shade the first 12 or so. I was 1:31.56 at the half but was already slowing as temps rose and shade became rare. Right after 25K it got ugly. So I switched modes and put all thoughts of time out of mind. I began walking through aid stations and drinking lots and lots of fluids. (I had been drinking earlier, just not so much.) The final 10K proved brutal and I had cramping in both calves -- guess that explains why it took all of 58:39! There's a bit of an incline with about 600m to go and that seemed to push my deteriorating physical condition over the top as my right calf completely knotted up and then as I turned onto the homestretch, in front of hundreds (thousands?) of spectators my stomach decided to get into the act. I stopped three times during the final 400m and had to double over once in an attempt to minimize the stomach cramp so I could at least jog the final 100 meters. I got a big cheer each time I started running again (really embarrassing, but I suppose the crowd loved it) and I crossed the line in 3:24.41, by far my slowest marathon. But I actually felt really satisfied with my effort, and this was certainly one of the more memorable races I've run. I'm glad I didn't bag it at 30K or something, that would have made the thing a complete downer. And I'm less sore today than after St. George last fall.

Am giving throught to another marathon next month, in hopes I'll get more reasonable weather and an opportunity to run a time more representative of my current fitness.

What a hard fought marathon you went through. I have several friends in Chicago that ran it, and they said it was the hardest marathon they've ever ran. One of my friends was trying for a 2:40 and he did the first half in 1:21, but after mile 14 he decided to quit because of the heat.

This is an excellent time for such brutal weather. I'm curious when you started feeling the heat what part of your body was fatigued first.

I wouldn't be embarrassed and would be proud. What you accomplished was ten times harder than what I did on Saturday. Nice job and way to stuck it out under dangerous condition.

How were the Ohana Racers for you?

From Dave Holt on Tue, Oct 09, 2007 at 12:54:12

Jon we missed you out here - but glad you had the experience and took it with such a positive attitude (and are feeling okay, now!)

From Sasha Pachev on Tue, Oct 09, 2007 at 13:21:07

John:

One of those odd races where you suffer, but then looking back cannot quite tell what your performance means. I think you should give another shot - there is a marathon right in your back yard in Atlanta on Thanksgiving, at least there used to be one. There is also a good one 3.5 hours away in Huntsville, AL (Rocket City) in early December - I've run that one, and had I lived within a driving distance I would be running it this year as well.

From JohnK on Tue, Oct 09, 2007 at 13:59:40

Kory: Nice things you say, but your accomplishment tops mine for sure. To say nothing of 3 strong marathons in 5 weeks! What got me at Chicago was overall fatigue, I would imagine related to rising core temperature and lowered blood pressure as sweat loss increased. I had some minor lower leg cramping by about 15. Once I made the decision to slow a bit and walk through aid stations that's all she wrote, because I lost the competitive edge and will to push myself fully. Although by the final couple miles I felt I had given 100%! I ran in adistar comp 4s because I couldn't get Ohana Racers in my size. The shoes performed better than the wearer.

Dave: I'd like to return to St. George and run the marathon again. You had a great performance -- really pushed through the difficult stretches for a huge PR. Congrats!

Sasha: You hit the nail on the head. I feel really unsure of what my Chicago performance is telling me. We'll be out of town over Thanksgiving and our daughter is dancing in the Nutcracker the weekend of Huntsville (which I ran in '91 and '93, hitting cold & windy weather both years, but it's another race I'd like to run again). The only race close by coming up fairly soon I'm considering is Chickamauga Battlefield Marathon near Chattanooga on Nov. 10th. It's a double loop with some hills but a fair course so I'm thinking about that one. It's small, about 350 finishers whereas I'd prefer ~1,000 but I might run it.

Sorry you missed the qualifer but you sure ran great, and had you not been sick the week before I feel you'd have been right there. Nice PR at any rate!

From Sasha Pachev on Tue, Oct 09, 2007 at 14:07:10

Another good one is St. Jude in Memphis on December 1. It is a 6 hour drive, though.

From Jon on Wed, Oct 10, 2007 at 10:46:56

John- hot races suck! I did Boston in 2004 when it was 85 degrees and humid at the start, and ran almost an hour slower than the qualifying time. My last few miles were almost 11 minutes each. So a 3:24 sounds real good to me, given the conditions. Nice work, and hopefully you will have better conditions next time.

From Mark on Thu, Oct 11, 2007 at 13:56:18

John - congratulations on surviving. You also placed pretty high. The person who finished in your place in your age group last year finished at 3:00 which seems closer to what you could get - I know that is not very scientific but it is something to think about. I was hoping to run faster myself but the way things turned out I was happy to finish without fading more than I did. I'm going to try again soon under hopefully better conditions to see if I can find out what I'm really capable of.

No running today but a good 4 mile walk in the morning before departing Chicago and than additional walking at O'Hare and Hartsfield-Jackon and a brief walk in the evening at home. Feeling okay, muscle soreness not bad and overall fatigue fairly minimal given the struggle yesterday. A bad blister on the bottom of my right foot that fortunately did not burst during the marathon is somewhat bothersome today. So I'll probably just walk tomorrow and resume running on Wednesday.

Easy 4 mile run. It felt really good to do some actual running although my left quad is still pretty sore (especially noticeable on downhills). 7 miles mostly easy. Felt really good, and had I not still been feeling some soreness in the left quad I'd have probably stretched it out to 10-12 miles (tempting on such a nice, cool morning). But I decided to play it safe, and my right knee was briefly just a bit painful (not one spot but general stiffness so I'm not concerned). I feel I'll be fully recovered from Chicago very soon so I continue to think seriously about another try at the marathon in November or December.

Rested today because of the knee pain, which is centered at the outside of the right knee. I am wondering whether this could be an IT band issue? I've never had knee trouble, except once way back in the late 80s.

A.M.:  4 miles easy. Knee pretty good although somewhat noticeable (moreso when running downhill). I might go out for another 30 minute run this evening -- am thinking it will be easier on the knee to do two short runs each of the next several days rather than a single 60-75 minute run each day. This will just be maintenance running, trying to retain fitness while the knee problem gradually GOES AWAY. Obviously I won't run twice if the knee is painful in the morning and/or worsens during the day.

P.M.:  No run after all, but I did walk about 45 minutes. The knee seems okay, no significant pain, but I can feel it a bit when going downstairs.

8 miles mostly easy except for one mile on the track at about 6:50 pace. I avoided hills as best I could and ran about 3 miles total on the track. Felt good, very pleased that the knee was fine for most of the run. It became somewhat noticeable after about 4 miles but did not worsen and seems better afterwards so I am encouraged. Still, I must be careful and am certainly not ready to jump up to longer, harder runs just yet!

6 miles easy in the rain. My right knee started out feeling good but eventually was quite sore so this is not good! Obviously I'm wanting to keep running to maintain fitness but I must get over this injury rather than prolonging it by not resting, if indeed that's what I need this point.

P.M.:  I've definitely got IT band syndrome. Plan to take an aggressive approach to treatment with stretching, strengthening, ice, etc.

Day off. Started some strengthening work for the IT band problem, also stretching, foam roller and ice. I'm pretty much giving up home for a marathon on Nov. 10th and am starting to think about a March 1st marathon in Albany, GA. Flat, fast course from what I understand. And I train best during the winter months so once this ITBS is gone I'll start re-establishing my base and building up for that one.

4 miles easy. Felt great as I got started and for about 2 miles all was well, but I began to notice very slight knee pain shortly thereafter. It wasn't bad until about 3.5 and I carefully jogged it in. I'm going to have to be patient and not rush getting back to more substantial running. I think I can safely jog a few miles a day at this point but if the knee starts hurting I'm only prolonging the issue by continuing to run. I just need to focus on stretching and strengthening and convince myself daily that the more of that stuff I do the sooner I'll be back running the way I'd like to be. It's frustrating though, because I was in super shape prior to Chicago (defintely sub-3:00 on a good day) and now it's slipping away!

I'd heard that doing strides while suffering from IT band problems can actually be beneficial so thought what the heck, I'll see what happens. I actually felt good and it was great to do a bit of faster running. The knee was noticeable by the time I stopped after 3, however. Tomorrow I might drive over to the track and do my entire brief run there, to be on a completely level surface. Still doing all the stretching and strengthening stuff.

(Race location: Magnolia Springs State Park, north of Millen, Georgia) Placed 5th overall and 1st master in 29:40, which is :59 slower than I ran on this exact course four years ago. I didn't feel great but given the very light training this past month since Chicago Marathon due to IT band trouble (plus two week taper before Chicago) I can't be disappointed. It was a very small field of maybe 60 runners but there were some good quality athletes (including a former sub-4:00 miler from Scotland and a former member of the US Women's World XC team, plus a native Columbian who finished 6th OA at age 60!). The course isn't incredibly demanding but footing was somewhat difficult -- sandy in many places, lots of roots -- and there were many fairly sharp turns so overall I'd rate it as a fairly slow course. My right knee/leg felt fine during the race and I only notice tightness in the right hip this evening.

8 miles easy. Felt pretty good. 14 weeks until the marathon I'm planning to run in Albany, GA on March 1. I've got a two-week training pattern worked out and this is day #1 of the first cycle. (For 30 years I've organized my training weeks Mon.-Sun. whereas here it's Sun.-Sat., but no big deal.)

10 miles, first 4.5 easy then 4 x 1K road course starting fairly easy in 4:00 then 3:55, 3:49, 3:45 all w/ 1:30 recovery jog and 2.5 cool-down with a half-mile pickup. Felt pretty good. Not a real tough workout but it was more a test for the knee and that went well.

Nice workout. I'm glad the knee felt good. Very good workout for not being tough.

What's your plan for the next race?

From JohnK on Tue, Nov 27, 2007 at 22:40:43

I've got a small 8K on Dec. 15 but I might also race a 10 miler on Dec. 8 if I feel ready for it. As for marathons, I'm aiming for a small Georgia marathon on March 1st. How about you? Do you have any 2008 plans yet?

8 miles, first 3 very easy then 3 x 1 mile loop (flat/downhill first 1/2, flat/uphill second 1/2) dropping the pace from 7:10 to 6:50 to 6:31, followed by 2 miles easy.

Woke up a tad late which was disappointing as I'd intended on going at least 12. But I went 8 as follows:  3 easy followed by a pretty hard mile loop in 5:49, two minutes easy jog (maybe 0.25 mi.) then 3 miles progressing from 6:40 to 6:25 to 6:05 and about 0.75 mi cool-down. Felt pretty good. Might try to squeeze in a 30 min. second run if time allows this evening, since time will be short tomorrow.

P.M.:  4 miles relatively easy on trails/grass.

8 miles easy and almost immediately afterwards jumped into the car and drove to Atlanta, where I watched our son play two games in a soccer tournament (tied the first 1-1, lost the second 3-2 so it wasn't too successful). Hope to be up to a hard run tomorrow but my legs feel really dead tonight.

13 miles, first 2 as warm up then 15K on UGA track in 59:49 and ~2 miles cool-down. Goal was to begin with ~6:40 the first 1600 and gradually drop the pace (maybe :04 per 1600) to finish under 60:00. I ended up running 6:37, 13:09, 19:37, 26:00, 32:21, 38:41, 44:59, 51:16, 57:32, 59:49 (= 6:37, 6:32, 6:28, 6:23, 6:21, 6:20, 6:18, 6:17, 6:16 + 2:17). So I started a bit fast but basically it was what I set out to do. I'm not quite where I want to be fitness-wise but this wasn't too bad. I guess running even pace, in a race, I could at least go sub-59:00 for 15K.

Good job dropping your pace over time, and good overall pace. That is awesome to be able to do a 15K that fast with negative splits and all by your lonesome.

From JohnK on Thu, Dec 06, 2007 at 23:12:29

It's odd, sometimes I can push myself better in solo workouts or time trials on the track than I can in an actual race. Part of it is that I have a bad habit of going out too fast in races whereas in a track workout I'm good about choosing a reasonable pace.

From MichelleL on Thu, Dec 06, 2007 at 23:24:16

You don't have to slow down for races unless they are target races. My legs were very sore when I ran my two 1/2 marathons this summer (I'd do a 11 mile downhill run to purposely tatter my legs to prepare for a downhill marathon, then race a 1/3 marathon on Saturday, and it was ok), and you just do your best. Wednesday to Saturday is plenty of time in between, I'd say.

Only 4 hours of sleep last night after 5 the night before (due to our daughter's Nutcracker performances, 5 shows total Fri.-Sun, which require early mornings and late nights for all of us!). So, I was feeling really tired as I drove the 2.75 hours from Athens to Dalton, GA, up near Chattanooga, TN. But I've been wanting to run this race for quite a few years, so even though I knew I'd be less than 100% I didn't seriously consider bagging it.

Weather was pretty good:  about 50 degrees, overcast, noticeably humid with a breeze that picked up some during the race. The course is rural and surrounded by mountains (low ones by western standards, of course) and has rolling hills throughout -- course profile on the race website looked nasty but I guess the scale of those things can do that. It wasn't a fast course but not a killer and I liked it, an out and back with start/finish at and elementary school. There were about 200 in the 10 miler and maybe 100 in the accompanying 5K.

I thought I'd be able to run about 1:02 or a tad faster but really wasn't sure. Mile #1 was 6:07 which was a little fast but I blame the 5K runners. I over-compensated with a 6:29 for mostly uphill mile #2 (12:36). Then it was 3 in 18:49 (19:30 at 5K), 25:02 for 4 and 31:30 at the 5 mile turn-around. I was feeling okay but a little weak. Fortunately I had two guys to run with for several of the middle miles. 6 in 37:58 and 10K in 39:22. One of the two guys pulled away a bit in mile 7 (44:27) and the other went with him but I eventually caught and passed him back. 8 in 50:54. It was definitely slower than I'd hoped but the course was challenging although the hills weren't all that long or steep, just frequent. 9 in 57:33 (really slow mile there, so I became determined to at least keep it under 1:04) and 15K in 59:44. (Ouch -- I ran 15K in 59:49 on my own on the track last weekend! But that was flat with little wind.) I worked pretty hard over mile 10 to finish in 1:03.50. Not real pleased with the time but considering how tired I came into it and getting up at 4:30 for the longish drive I'm not too surprised. I was 9th overall and 2nd master, which was somewhat disappointing as this was the RRCA state championship. (A guy from Tennessee came over the state line and took home our Georgia masters title!)

Good race on a challenging course (and less than optimal rest). Way to hang in there and run strong. Even with all this, you still were in the top 10!

10 miles total, first 5 easy ending up at UGA track. Had planned a hard workout of 8 x 1,000m but my legs were feeling really heavy -- probably a combination of still recovering from the 10 mile race Saturday and doing fast strides yesterday, plus not enough stretching lately. Anyway, I ran a 1,000m in 3:45 and it felt way harder than it should have. So I jogged 2:00 then ran 4 x 400 none too hard:  went :88, :86, :84, :82 (all with 1:30 jog recoveries), then finished up with another 1,000m in 3:41 and an easy 2 mile cool-down. Not exactly a powerful workout! Kind of disappointing, but I hope to re-group in time for an 8K race this Saturday.

6 miles easy. Felt okay. Racing an 8K tomorrow -- should be ideal conditions and a fairly fast course but I feel hard-pressed to even run sub-30:00 (whereas I ran the same course in 29:03 two years ago). Will try to go out around 5:55 and see how that feels.

This is a smallish race in Bishop, GA, just about 15 miles south of Athens. Considering I'd run 29:03 on the same course just two years ago my time of 30:14 today isn't exactly pleasing, but I'm really not too disappointed. For one, I feel I'm not quite recovered from last Saturday's 10 mile race and lack of sleep last weekend. Weather wasn't bad this morning but it was fairly windy (although being an out-and-back course I don't think the wind was that much of a factor). The top three guys took off pretty quickly and I ran most of the race on my own in 4th place so that didn't help much. (1st place was about 26:20, 2nd about 27:15 and 3rd about 27:40.) I think had I been better rested and had someone to run with I could have at least kept it under 30:00. I went 5:58, 12:07, 18:17, 24:21, 30:14. Nothing much in the way of a kick over the final 0.97 mile!

Great job John! That is a smoking time for 5 miles--kudos to you. I'm sure the difference from the last time you ran this was due to sleep. I am not an expert runner, but I read the blogs of lots of expert runners (he he), and I am convinced more and more of how critical it is.

From MichelleL on Sun, Dec 16, 2007 at 11:27:53

That's a nice solid race John. It's true your kick was not quite there, but your splits were pretty even and that is hard to do in no-man's land. What is the next critical race you are targeting? Do you have a marathon in the spring?

Thanks for these comments. I'm feeling pretty good about the race -- wasn't quite 100% but was able to maintain pace pretty well. Next up is a 5 miler in four weeks. The course is of similer difficulty so if my fitness improves somewhat I might get down under 30:00, or at least close. A spring marathon in possible but I'm still undecided.

I didn't feel so great about the 1200s. It was dark and breezy w/ very light rain but certainly not terrible conditions. Six months ago I did several workouts of 4 x 1200 & 3 x 1600 starting the first 1200 in ~4:30 and dropping a bit each subsequent one, then starting the first 1600 in ~6:05 and speeding up on the next two. Today shows I'm not in that sort of shape, as my 1200s probably averaged :10 slower and I did the 5K tempo rather than the 3 x 1600. But I feel it was a productive workout and I have to believe I can get back to where I was this past summer...with some work!

It's always good when a long run goes well especially after it has been a while. Glad to hear your knee/IT band felt good. Which marathon are you thinking about doing?

From JohnK on Mon, Dec 31, 2007 at 12:40:15

I'm considering the "Snickers Marathon Energy Bar Marathon" (quite the name) in Albany, GA, on March 1st. It was a new race in '07 and supposedly they did a nice job with organization and the course is extremely flat and potentially fast. I ran Chicago in October in freakishly warm/hot conditions and was disappointed I didn't get a reasonable chance to run sub-3:00. I don't want to travel far so this Albany race is a possibility. If I can't get the long runs in, though, I'll put it off until fall. Thanks for asking. What's on your schedule for '08?

From Mark on Wed, Jan 02, 2008 at 10:51:26

I was wondering if you were thinking about that marathon. I was looking into that one myself. After just missing BQ in Jacksonville I was seriously thinking about trying one more time but have decided against it. If I did BQ there I would probably run Boston which would mean that I did 4 marathons somewhat in a row. Probably asking for an injury since this was just my first year of running marathons. So I'm going to run some halfs and 10K's and then probably do a fall marathon.

If you do run this one best of luck, I'll be interested to hear how it is.
